If your knees ache on the stairs, click when you squat, or still remember an old injury, you might think leg day just isn't for you anymore. It is. The right leg training is one of the best things you can do for cranky knees. At SKfit, our private studio on Fourth Ave in Hillcrest, we help clients train legs with knee pain every week by picking the right exercises, the right ranges and the right pace.
This guide covers what usually makes knees hurt in the gym, the knee-friendly exercises we lean on, and how to build up without flaring things up.
Why Training Legs With Knee Pain Helps
It sounds backwards, but avoiding leg work often makes knee pain worse over time. When the muscles around the knee get weaker, the joint takes more of the load. Strong legs act like shock absorbers:
- Stronger quads: The front of your thigh controls how your knee bends and straightens, especially on stairs and getting out of a chair.
- Stronger hips and glutes: Weak hips let the knee cave inward, which puts stress right where it hurts.
- Stronger hamstrings and calves: They help share the work so the front of the knee isn't doing it all.
- Better control: Slow, steady reps teach your knee to move the same way every time.
The
CDC recommends muscle-strengthening work at least two days a week for adults, and that still applies when your knees need a little extra care.
Common Mistakes That Make Knees Hurt
- Going too deep too soon: Full-depth squats and lunges are great, but not on day one if your knee is irritated. Start with a range that feels good and build from there.
- Letting the knee cave in: Knees drifting inward on squats or step-ups is one of the most common causes of pain we see.
- Rushing the reps: Dropping fast into the bottom of a squat puts a jolt through the joint. Slow down on the way down.
- Skipping the warm-up: Cold knees don't like heavy work. A few minutes of easy movement makes a big difference.
- Only doing cardio: Walking and biking are good for you, but they don't build much strength around the knee.
Knee-Friendly Leg Exercises We Use at SKfit
Every client is different, so we test what feels good for your knees first. These are the exercises we start with most often:
- Box squats: Sitting back to a box controls your depth and takes the guesswork out of how low to go.
- Glute bridges and hip thrusts: They build strong glutes and hamstrings with almost no stress on the knee.
- Step-ups to a low box: Great for stairs and everyday life. We keep the box low and the knee tracking over the toes.
- Romanian deadlifts: A hip hinge that works the back of the legs while the knee stays mostly still.
- Spanish squats and wall sits: Holding a position builds quad strength and often calms the knee down.
- Cable and band work for the hips: Side steps and hip abduction help stop the knee from caving in.
As your knees feel better, we slowly add depth, weight and harder variations. A little more each week is how strength comes back safely.
How a Knee Pain Personal Trainer Helps
Training legs with knee pain on your own usually means guessing, and guessing is how flare-ups happen. With one-on-one coaching at SKfit, you get:
- A movement check first: We look at your hips, ankles and knees before we load anything.
- Coaching on every rep: Small form fixes in real time keep your knees happy.
- A plan that adjusts: Sore day? We swap exercises in the session instead of pushing through pain.
- 24 years of experience: Sly is a NASM Corrective Exercise Specialist and has coached clients through knee pain, old injuries and life after surgery.
